HYROX is not eight isolated stations. It is running under accumulating fatigue, repeated force production, transitions and pacing. The useful plan starts with your loss pattern, then selects the smallest training dose that changes it.

Running is roughly half of race time and is strongly associated with overall performance. Build durable easy volume before adding more hard work.

Sufficient maximum force makes prescribed sled and carry loads a smaller fraction of capacity. More is not always better after the threshold is met.

5 · Compromised running

Short and specific run–station bricks teach pace recovery, mechanics and decisions under fatigue. They are not “shuttle runs.”

Even effort, controlled early stations and lower late-race fade are trainable through pacing rehearsal and fatigue-resistant volume.

7 · Load, recovery and taper

Adaptation comes from recoverable load. Track external work and internal response separately, reduce volume before race day, and keep enough intensity to retain readiness.

The phase proportions are a planning model, not a universal biological law. Training age, race date, current load and injury context change the allocation.

The friend’s plan has strong ingredients but mixes concepts in one tag column. HyFit stores them separately so analysis and generation remain explainable.

“LSD 90 min” is session + dose; “Z2” is intensity; “accumulation” is phase; “hypertrophy” is adaptation. A 90-minute easy session may be low intensity but high total load.

Easy steady + strides

Aerobic base · Running · Low intensity / moderate load

45–70 min below the first threshold, then 4–6 relaxed accelerations. Builds volume without turning every run into threshold work.

Threshold intervals

Sustainable speed · Running · High session load

Example structure: 4–6 work bouts with short controlled recovery. Pace is anchored to a recent threshold or critical-speed estimate, not a generic heart-rate ceiling.

Strength reserve

Maximum force · Squat / hinge / push / pull · RIR-controlled

Heavy compound work with enough rest, paired with targeted trunk and grip work. Volume stays compatible with run quality.

Specific run–station brick
